Single Leg Squat: A 6-Stage Beginner Progression That Works
A single leg squat is any squat performed on one leg while the other stays off the floor, and almost nobody should start with the full unassisted version. The reliable way in is a box or chair you sit back onto, lowered a few centimetres at a time over several weeks. That one change turns an exercise most beginners fail at into one they can train from day one.
I spent an embarrassing amount of time trying to muscle my way into a pistol squat before I understood that. I would attempt it, fall backwards, attempt it again, and conclude I simply was not strong enough. I was strong enough. I just had no intermediate step between “cannot do it” and “do it”, which is the same gap that stops most people.

What a single leg squat actually is
The name covers a family of movements rather than one exercise, which is part of why the advice online is so inconsistent. All of them share the same definition: you bend and straighten one leg while supporting your bodyweight on it, and the other leg does not touch the ground.
Where they differ is what the free leg does and how deep you go. A pistol squat holds the free leg straight out in front and descends all the way to the bottom, which is the hardest common version. A skater squat lets the free leg trail behind you and stops when the back knee nears the floor. A box single leg squat sits back onto a surface and stands up again. People use “1 leg squats” and “one leg squat” for all of these interchangeably.
For a beginner none of that matters much. What matters is that you are loading one leg with roughly your entire bodyweight, where a two-legged squat splits that load across both. That is the whole point, and it is why single leg work feels disproportionately hard the first time.
Which muscles do the work
The quadriceps at the front of the thigh straighten the knee and take most of the visible effort. The gluteus maximus extends the hip and drives you up out of the bottom. So far this is the same cast as a normal squat, which I covered in more detail in what muscles squats work.
The difference is the supporting cast. Because you are on one foot, the gluteus medius on the outside of the hip has to stop your pelvis dropping toward the free leg, and the small muscles around the ankle and foot are constantly correcting your balance. Those muscles are barely challenged by two-legged squatting, and they are usually the reason the movement feels wobbly rather than heavy.
Why bother when two-legged squats exist
This is a fair question and I asked it myself for a long time. Three answers convinced me.
It exposes side-to-side differences you cannot see otherwise. In a two-legged squat your stronger leg quietly takes more of the load and you never notice. Put each leg on its own and the gap becomes obvious within a set. Most people find one side manages two or three more reps than the other, and some find a much larger gap.
You get a serious training effect without equipment. Bodyweight squats stop being challenging fairly quickly. Rather than buying heavier things, you can halve your base of support and suddenly your own bodyweight is plenty again. This is the main reason single leg work features so heavily in bodyweight training plans.
It matches how you actually move. Walking, climbing stairs and getting out of a low chair are all single leg tasks. Training on one leg transfers to those more directly than training on two.
Three tests before you start
Run these before picking a stage. They take about two minutes and they tell you whether strength or mobility is your limiting factor, which changes what you should practise.

The knee to wall test catches something people miss constantly. If your ankle will not let the knee travel forward, your body compensates by leaning the torso further forward or lifting the heel, and you end up falling backwards at the bottom. That is not weak legs. That is a stiff ankle, and no amount of squatting practice fixes it directly.
The six-stage progression
Work through these in order. The rule for moving on is the same at every stage: three sets of eight controlled repetitions on each leg, with no wobble and no hand support, before you progress. If your two sides are at different stages, that is fine and quite normal. Train each at its own level.

Stages 1 and 2: the chair squat
Stand in front of a dining chair with your back to it, close enough that your calves nearly touch. Lift one foot slightly off the floor in front of you. Push your hips back and bend the standing knee, lowering under control until you sit down. Then stand back up on the same leg without letting the free foot help.
Two details make the difference here. First, lower slowly, taking around three seconds. Most people drop onto the chair, which skips the hardest and most useful part of the movement. Second, sit rather than tap. Actually taking your weight onto the chair for a moment lets you reset before standing, which keeps the reps clean when you are tired.
Use the doorframe for as much support as you need at first, then reduce to fingertips, then to nothing. Going from two hands to no hands is itself a progression worth spending a couple of weeks on.
Stage 3: lowering the surface
This is where the progression does its real work, and it is the part people skip. A dining chair is around 45 cm. Your target is the floor. Rather than jumping between the two, you want intermediate heights.
Stacked cushions are ideal because you can remove one at a time. A pile of books works too. Each time you take a layer away you add a small amount of range, and because the increments are small the movement never becomes impossible. This is the single most useful trick in the whole progression and it costs nothing.
Stage 4: the skater squat
Stand on one leg with the free leg trailing behind you, knee bent. Hinge forward at the hips and bend the standing knee, reaching the back knee down toward a cushion on the floor behind you. Touch it lightly, then stand.
The skater squat is worth its own stage because it demands far less ankle mobility than a pistol does. The forward torso lean means your knee does not have to travel as far over the toes. If the knee to wall test went badly, you may find you can do skater squats long before you can do anything resembling a pistol, and they build the same quadriceps and glute strength.
Stages 5 and 6: counterbalance and the pistol
Holding a light weight out in front, somewhere between 2 kg and 5 kg, shifts your centre of mass forward and lets you sit back further without tipping over. It feels like cheating and it is not. It is the standard route into a pistol squat, and you gradually reduce the weight until you no longer need it.
The full pistol squat is a genuinely advanced movement. Reaching it takes most people several months of consistent work, and plenty of strong, fit people never get there because of ankle structure rather than effort. If you plateau at stage 4 or 5, you have still built most of the benefit. The progression is worth doing even if you never finish it.
The single leg bridge, its natural partner
Single leg squats hammer the quadriceps and the front of the hip. To keep things balanced you want something that loads the back of the leg on one side too, and the single leg bridge is the simplest option.
Lie on your back with one knee bent and that foot flat on the floor. Straighten the other leg and hold it in the air. Drive through the heel of the planted foot and lift your hips until your body forms a straight line from shoulder to knee. Pause for a second at the top, then lower under control.
Watch for your pelvis rotating so that one hip sits higher than the other. That is the gluteus medius on the working side giving up, and it is exactly the muscle you are trying to train. If it happens, reduce the range rather than pushing through. Eight to twelve repetitions per side is a sensible working range, and it pairs naturally with the loaded hip extension work in hip thrusts at home.
Four mistakes that stall people
The knee collapsing inward. As you descend, the knee drifts toward the midline. This is the gluteus medius failing to hold the thigh in position. Slow the movement down, reduce the depth, and consciously push the knee out toward your little toe. If it happens on every rep at every depth, spend a few weeks on side-lying leg raises and glute bridge work before returning.
Rushing the descent. Dropping fast and bouncing out of the bottom uses momentum instead of muscle. Three seconds down is the fix, and it will immediately make the exercise feel harder at the same depth.
Training only the strong side to its limit. If your left leg manages 12 and your right manages 7, doing 12 on both sides just widens the gap. Match the weaker side, or do an extra set on it alone.
Treating a mobility problem as a strength problem. If the heel lifts or you fall backwards, more repetitions will not help. Work on ankle range separately and pick the skater squat variation in the meantime.
Fitting it into a week
Single leg squats are demanding on balance and coordination as well as strength, which means they belong early in a session while you are fresh. Doing them at the end when you are tired mostly teaches you to wobble.
Two sessions a week is plenty, with at least two days between them. Three sets of eight per leg at your current stage, plus two sets of ten single leg bridges per side, takes about twelve minutes and covers both sides of the leg. Slot that into an existing beginner leg workout rather than treating it as a separate session.
Expect the first two weeks to feel wildly unsteady. Balance improves faster than strength does, and much of the early progress is your nervous system learning the pattern rather than the muscle getting bigger. That is genuine progress even though nothing looks different yet.

For someone already training regularly, six to sixteen weeks is a realistic range from chair height to a deep single leg squat. Starting from no training at all, expect longer. Ankle mobility is often the deciding factor rather than how hard you work.
Are single leg squats bad for your knees?
