How to use this strength calculator

You do not need a gym, a training partner or a max attempt. You need one hard set you have already done.

  1. Pick the exercise you want to check, and whether you used a barbell or dumbbells.
  2. Enter the weight and the reps from a genuinely hard set, one where you stopped with about one or two reps left in you.
  3. Add your bodyweight, which turns the raw number into relative strength, the figure that actually tells you where you stand.
  4. Pick your goal, and the calculator gives you the weight, sets and reps to use next time.

How the strength calculator works

Estimating a one-rep max from a submaximal set is well-established arithmetic. The more reps you do with a given weight, the more that weight must be below your true maximum, and the relationship is predictable enough to be useful.

This calculator runs two of the most widely used formulas and averages them, which is more reliable than trusting either one alone:

  • Epley: 1RM = weight × (1 + reps ÷ 30)
  • Brzycki: 1RM = weight × 36 ÷ (37 − reps)

Epley tends to read slightly high at higher rep counts, Brzycki slightly low. Averaging them keeps the estimate sensible across the range a beginner actually trains in. The calculator also shows the spread between the two so you can see how confident the estimate is.

Why fewer reps means a better estimate

Accuracy drops as reps climb, because endurance starts to matter as much as strength. A set of 5 predicts your max well. A set of 20 mostly tells you how good you are at doing 20 reps.

This is why the calculator caps at 15 reps. Beyond that the maths stops being honest.

What relative strength means, and why it beats raw numbers

Two people both squat 80 kg. One weighs 60 kg, the other weighs 110 kg. They are not equally strong, and the raw number hides that completely.

Relative strength is your one-rep max divided by your bodyweight. A 60 kg person squatting 80 kg has a relative strength of 1.33. The 110 kg person is at 0.73. The first is meaningfully stronger for their size.

This matters for beginners more than for anyone else, for two reasons:

  • It is a fair comparison. You are measured against your own body, not against people who outweigh you by 40 kg.
  • It is what most goals actually depend on. Carrying shopping, climbing stairs, getting off the floor, doing your first proper push-up. All of it is about moving your own bodyweight well.

Relative strength is also why bodyweight training works so well at the start. Every push-up progression you clear is relative strength improving, even though no number on a bar changed.

Beginner strength standards, honestly framed

Most strength calculators rank you against competitive lifters and hand you a label like “untrained” or a percentile in the bottom five percent. That is accurate and completely useless if you started training six weeks ago.

This calculator compares you against bodyweight-multiple reference points instead, using five bands that describe where you are rather than how you rank against strangers.

The reference points used

These are one-rep max targets as a multiple of your bodyweight. They are general guides drawn from commonly used training benchmarks, not percentile data from a lifting database.

Treat any strength standard, including these, as a rough map rather than a verdict. Limb lengths, age, training history and how long you have been lifting all move the goalposts, and none of that makes your progress less real.

Training percentages: what each percentage of your 1RM is for

Once you have an estimated max, percentages of it become a planning tool. This is the part most strength calculators leave out, and it is the part you actually use week to week.

As a beginner you want to live between 65 and 80 percent. There is no meaningful benefit to grinding near your limit in your first year, and there is a real cost in soreness, missed sessions and technique that falls apart under load.

What weight should you actually lift?

An estimated max is only useful if it changes what you do on Wednesday. The calculator turns your number into a specific prescription based on your goal:

Weights are rounded to the nearest 2.5 kg or 5 lb for a barbell, and to the nearest 1 kg or 2.5 lb per dumbbell, because those are the increments that actually exist.

How to progress from there

Add a small amount when you finish every set with a rep or two still in reserve. For most beginners that is 2.5 kg a week on lower-body lifts and 1 to 2.5 kg on upper-body lifts, which climb more slowly.

Do you need to test a one-rep max?

No, and as a beginner you almost certainly should not.

A true max attempt means loading a weight you have never lifted and finding out mid-rep whether you can. Technique degrades exactly when the load is highest, which is the worst possible combination. It also needs a spotter, safety bars and the experience to know when to bail, none of which a beginner training at home has.

The entire point of the formulas above is that you do not have to. A set of eight at a weight you already handle gives you an estimate that is close enough for every practical decision you will make in your first two years of training.

If you do decide to test one day, wait until you have trained the lift consistently for at least six months, warm up thoroughly with progressively heavier singles, have a spotter or safety bars for anything overhead or on your back, and stop the moment your form changes. There is no prize for the last kilo.

Bodyweight strength: what if you do not lift weights?

Plenty of people training at home have no barbell and no interest in getting one. Strength still improves, it just gets measured differently: by reps rather than kilos, and by which progression of a movement you can do.

Once a bodyweight movement gets easy, the answer is a harder version rather than more reps. Move from wall push-ups to incline, then to the floor, then slow the lowering down. Every step in our Beginner Exercise Library lists an easier and a harder variation.

How to actually get stronger as a beginner

The calculator tells you where you are. Getting the number to move is a separate and simpler problem.

  • Train each lift twice a week. Frequency beats intensity early on. Two moderate sessions produce more progress than one brutal one.
  • Add a little, often. Small weekly increases compound. Two and a half kilos a week on a squat is over 100 kg a year on paper, and while it will not continue that long, the direction is right.
  • Leave reps in reserve. Stopping a set with one or two left is where most beginner progress comes from, without the soreness that ends training weeks.
  • Prioritise compound lifts. Squats, presses, rows and hinges move the most weight and drive the most progress. See compound exercises for beginners.

Accuracy and limits

Being straight about what this tool can and cannot tell you:

  • It is an estimate, not a measurement. Expect it to be within roughly five percent of your true max for a set in the 3 to 10 rep range, and less accurate outside it.
  • Dumbbell numbers run conservative. Two 20 kg dumbbells are harder to press than a 40 kg barbell, because you stabilise each side independently. The calculator flags this rather than pretending they are equivalent.
  • Standards are guides, not grades. The reference points are common training benchmarks, not percentiles from a database of real lifts.
  • Bodyweight changes the picture. Relative strength moves when your bodyweight moves, even if your lift does not.
  • Beginners improve faster than the formulas assume. Early progress comes largely from your nervous system learning the movement, so recheck every four to six weeks.

General activity guidance from the NHS and the World Health Organization recommends muscle-strengthening activity on at least two days a week. Nothing in that guidance requires heavy loads or maximal testing.

Frequently asked questions

How do you calculate strength?

Strength is usually measured as your one-rep max, the heaviest weight you can lift once. You do not have to test it. This strength calculator estimates it from a normal set using the Epley and Brzycki formulas, then divides it by your bodyweight to give relative strength, which is the fairer comparison.

What is a good strength level for a beginner?

As a general guide, a man squatting around 1.25 times his bodyweight or benching his bodyweight has solid beginner strength, and a woman squatting her bodyweight or benching around 0.6 times it is at the same point. Most people who train consistently reach that within six to twelve months.

How accurate is a 1RM calculator?

For a set of 3 to 10 reps it is typically within about five percent of your real one-rep max. Accuracy drops sharply above 12 reps, because endurance starts to matter more than strength. Use a heavier weight and fewer reps for a better estimate.

What is relative strength?

Your one-rep max divided by your bodyweight. A 60 kg person lifting 90 kg has a relative strength of 1.5. It is a fairer comparison than raw weight, and it is what most everyday tasks and bodyweight exercises actually depend on.

Should a beginner test their one-rep max?

No. Maximal attempts need a spotter, safety equipment and the experience to abandon a rep safely, and technique breaks down exactly when the load is heaviest. Estimate it from a set of five to ten reps instead, which is safer and accurate enough for any decision you will make.

What percentage of my 1RM should I lift?

Beginners should train mostly between 65 and 80 percent of their estimated max. Around 75 percent for sets of eight builds muscle well, and 80 percent for sets of five builds strength. Anything above 90 percent is rarely worth the risk in your first year.

Does this strength calculator work for dumbbells?

Yes. Choose dumbbells and enter the weight per hand, and the calculator doubles it for the total load. Bear in mind that dumbbells are harder than a barbell at the same total weight, because each side stabilises independently, so the estimate is deliberately conservative.

How often should I recalculate my strength?

Every four to six weeks is plenty. Beginners improve quickly, largely because the nervous system is still learning the movement, so an estimate from two months ago will usually be too low.

Can you get stronger without weights?
