Lateral Raises: Muscles Worked, Form and Variations
The lateral raise is the most commonly ruined exercise in home training. Not because it is complicated, but because almost everyone does it with a weight that forces their body to cheat, and the cheating is invisible unless you know what to look for.
A lateral raise works the side deltoid, with the upper traps and the rotator cuff assisting. You raise your arms out to the sides until they are level with your shoulders, elbows slightly bent, using considerably less weight than you expect.
There is no such thing as a front lateral raise. It is one of the most searched phrases about this exercise and it describes two different movements stuck together. There are three separate raises, they train three different parts of the shoulder, and the table below sorts them out.

The reason this matters is the third row. Your upper traps and your side delt both help lift your arm sideways, and the traps are far stronger. Give them any excuse and they will do the work, which is why a heavy lateral raise trains your neck rather than your shoulders.
The supraspinatus is worth knowing about too. It initiates the movement, which is why the first few degrees feel different from the rest, and why people with existing shoulder irritation often feel it right at the start of the range.
The three raises, sorted out
Same equipment, same starting position, three different exercises. The only thing that changes is the direction your arms travel, and that changes which third of the shoulder does the work.

So a “front lateral raise” is a contradiction. If your arms go forward it is a front raise. If they go sideways it is a lateral raise. Some programmes alternate the two within one set, which may be where the phrase comes from, but they remain two exercises.
Worth adding: most people should skip front raises entirely. The front deltoid already works hard in every pressing movement, from push-ups to overhead presses, so it is usually the best-trained third of the shoulder before you add anything. Are lateral raises push or pull?
A common question when people are organising a split, and the honest answer is that the categories do not fit this exercise cleanly.
Lateral raises are conventionally classed as a push exercise, and that is how nearly every programme files them. The logic is that the shoulder is grouped with chest and triceps, and the side delt assists in pressing.
Strictly speaking, though, a lateral raise is neither. Push and pull describe whether you move a load away from your body or toward it. A lateral raise moves the weight sideways and upward, using abduction rather than pushing. It is an isolation exercise that happens to sit near the pushing muscles.

How to do a lateral raise properly
- Stand tall, feet hip-width, a dumbbell in each hand at your sides, palms facing your thighs.
- Soften your elbows to a slight bend and keep that same bend for the whole set. It should not open and close.
- Lead with your elbows, not your hands. Imagine strings lifting you from just above the elbow joint.
- Raise until your arms are level with your shoulders, and no higher. Above shoulder height the traps take over.
- Pause for a moment at the top without shrugging.
- Lower slowly, taking about twice as long as you took to lift. This is where most of the benefit sits.
Two details worth getting right.
Keep your shoulders down. The single most useful cue is to actively press your shoulders away from your ears throughout the set. If they climb, stop.
Do not point your thumbs down. The old “pouring out a jug” cue is still repeated widely, and it rotates the shoulder into a position that narrows the space the tendons pass through. Keep your palms facing the floor or your thumbs very slightly up. It costs nothing and it is kinder to the joint.
Why your traps take over
If you finish a set feeling it in your neck and the tops of your shoulders rather than the sides, this is why, and it is almost always one of three things.
- The weight is too heavy. By a distance the most common cause. The side deltoid is small and works at a mechanically poor angle, so it fails early, and your traps step in to finish the rep.
- You are going above shoulder height. Past roughly 90 degrees, lifting the arm requires the shoulder blade to rotate upward, which is a trap job by design. Stop level.
- You are using momentum. A knee dip or a torso swing gets the weight moving, and the traps catch it at the top. If your knees are bouncing, the set has become something else.
The fix for all three is the same: halve the weight and slow down. A clean set with 3 kg builds more side deltoid than a swung set with 10 kg, and it is not close.
How much weight to use
Less than you want to. This is the exercise where ego costs the most, because the side deltoid is genuinely small and the leverage is genuinely bad.

Notice the rep range does not change. Lateral raises respond well to higher reps because the muscle is small and the loads are light, and going below about 10 reps mostly invites the traps in.
The test is simple. If you can raise the weight without any knee dip, without shrugging, and lower it over two full seconds, it is right. If any of those fail on rep three, it is too heavy.

Four variations worth knowing
Leaning lateral raise
Hold a doorframe or post with one hand and lean away from it so your body tilts. Raise the dumbbell in your free hand as normal.
The lean puts the side deltoid under tension at the bottom of the movement, which a standing raise does not. It is the best variation of this exercise and worth doing once the standard version is comfortable.
Banded lateral raise
Stand on the middle of a resistance band and hold an end in each hand. Raise as normal.

Seated lateral raise
Sit upright on a chair or bench and perform the movement as normal.
Sitting removes the option of a knee dip, which makes cheating obvious immediately. A good diagnostic if you suspect you have been using momentum without realising.
Partial reps at the top
Once you cannot complete a full raise, keep going with short movements in the upper half of the range where the muscle can still work.
Unattractive and effective as a way to finish a set. Use it at the end, not as your main working method.
How often and how many
Two or three sets, two or three times a week, at 12 to 15 reps. The side deltoid is a small muscle that recovers quickly, so frequency suits it better than volume in a single session.
A practical structure: add two sets to the end of each upper body session rather than doing six sets once a week. You will accumulate the same volume with better quality, because you are not grinding through the last sets with your traps.
Progress by adding reps to 15 first, then adding the smallest weight increment you have, then dropping back to 12. Going up in 2 kg jumps on an exercise you perform with 4 kg is a 50 percent increase, which is why tempo and partials matter more here than on bigger lifts.
Do you actually need lateral raises?
Worth asking, because isolation exercises are the first thing that should be cut when time is short, and most of them do not survive the question. This one does.
The reasoning comes back to the three parts of the deltoid and what your other training already covers.

Overhead pressing does involve the side delt, but as an assistant rather than the main mover, and the load it takes is limited by what your triceps and front delt can press. That is why people who press regularly for a year still often have underdeveloped side delts.
So yes, this is one of the few isolation exercises genuinely worth the time. Front raises are not, for the opposite reason. If you have ten spare minutes a week for shoulder isolation, spend it on lateral raises and reverse flies and skip everything else.
How to tell if it is working
Lateral raises are hard to judge because the weights are small and the progress is slow. Four signals, in the order they usually appear:
- Within one session: a burning sensation in the side of the shoulder rather than the top or the neck. That is the simplest confirmation you are loading the right muscle.
- Within three to four weeks: the same weight for the same reps stops requiring a knee dip. This is a real strength change even though nothing has moved on the dumbbell.
- Within two to three months: more reps at the same weight, or the next dumbbell up becomes possible for 12.
- Within six months: measurable change in shoulder circumference, which is the only visual measure that is not affected by lighting and posture. The body measurement tracker logs it.
If none of those have happened after two months, the usual cause is that the traps have been doing the work throughout. Drop to the lightest weight you own, do a set of 15 in front of a mirror watching your shoulders stay down, and compare the sensation.
Five mistakes
- Too much weight. The one that causes all the others. If in doubt, halve it.
- Raising above shoulder height. Hands the exercise to your traps by design.

- Elbows straightening and bending. Fix the bend at the start and keep it. If your arms are opening, you are turning it into a swing.
- Dropping the weight on the way down. The lowering half is where most of the stimulus is. Two seconds, every rep.
